What controls the biological clock?
Your genes play an important role, but three everyday signals are especially powerful.
First is light.
Morning sunlight tells your brain, “The day has begun.” Getting around 20–30 minutes of natural morning light can help synchronize your internal clock. Spending some time in bright natural light during the day also reinforces that signal.
Second is food.
The time you eat also sends signals to your biological clock. Eating at consistent times can help maintain a regular rhythm. Late-night meals, especially very late dinners, can interfere with normal metabolic processes.
Third is physical activity and body temperature.
Exercise raises your core body temperature. Being active during the morning or earlier in the day can reinforce the signal that the day has started. Very intense exercise late at night, however, may keep your body temperature elevated and make it harder to fall asleep.
What happens when the clock gets disturbed?
Now imagine someone who sleeps at 2 or 3 a.m., wakes up late, eats at random times, spends the whole day indoors, and then sits under bright screens late into the night.

As evening arrives, allow your environment to become darker. Reduce exposure to bright screens and lights before bedtime.
Keep your meals on a regular schedule. A consistent eating window can help your body recognize when the day begins and ends. Avoid making very late-night eating a regular habit.
Exercise regularly, preferably earlier in the day or in the afternoon/evening rather than immediately before bedtime.
And most importantly, establish a consistent sleep schedule, aiming for enough sleep each night.
